Screens Before Bed: What the Science Really Says (It's Not the Blue Light)

It's one of the most repeated pieces of sleep advice around — and it turns out the science behind it is far shakier and more nuanced than the confident warnings suggest. The good news is that the real story is more useful, because it points to fixes that actually work. Let's separate the myth from what genuinely matters.

The blue light panic is largely overblown
Here's what might surprise you: the evidence that blue light from screens meaningfully harms most people's sleep is genuinely weak. Let's look at what the research actually found:
- A large 2026 analysis pooling 73 studies with over 113,000 participants concluded that the overall impact of screen blue light on sleep was, on average, a delay of less than three minutes. The researchers called the "blue light stops you sleeping" message essentially a myth — a very convincing one, but a myth.
- The National Sleep Foundation reviewed the evidence and concluded there wasn't enough to demonstrate that blue light from bedtime screen use impairs sleep.
- A 2022 review of 12 studies found most showed no link between blue light and poor sleep.
- The scary studies that did show big effects — like the famous one where iPad readers had melatonin delayed by 1.5 hours — used unrealistic conditions: holding a bright screen at close range for four continuous hours. That's not how most people use their phone in the evening.
The physics backs this up too: meaningfully suppressing melatonin takes light levels of around 1,000-2,000 lux, but phone screens emit only about 80-100 lux. So the blue light itself just isn't that powerful a sleep disruptor for most people, most of the time.

1. What you're doing on the device

Engaging, stimulating, or stressful content puts your brain in an alert, activated state, which is exactly what makes it hard to fall asleep. - Dim everything. Turn your screen brightness right down and dim the room lights in the evening. This does more than any blue filter. Night mode doesn't hurt, but dimming matters more.
- Protect your sleep time. Set a rough "screens away" or "wind-down" time so "one more episode" doesn't quietly steal an hour of sleep. This is often the single biggest win.
- Keep the phone out of the bed. This one has genuinely good support — not mainly because of light, but because it helps your brain associate the bed with sleep rather than scrolling, and it removes the temptation to keep going. Charging it in another room is a clean, effective habit.
- Get bright light during the day. Slightly counterintuitively, plenty of daylight makes your body clock more robust and less sensitive to light at night. Daytime light matters as much as evening dimness.
